ADHD and nutrition are closely connected for many patients because food choices can affect blood sugar, mood, focus, and medication response. Case Study of  Rosa: A Practical Look at ADHD, Food, and Focus

Rosa, age 38, is an elementary school teacher. She will be the first to tell you that she doesn’t buy into wellness culture. She watches her colleagues at work wasting money on fancy mushroom teas, name-brand supplements, and detox packets sold by online influencers. But Rosa is practical. She doesn’t have the time or money to waste on these things. If she’s going to try anything, it’s going to be inexpensive and backed by science.

So, imagine her irritation when her ADHD therapist recommends— for the third or fourth time— that she take her ADHD medication with a high-protein breakfast. And her further irritation when, after a week or so, she notices an improvement in her mood. She’s never been a breakfast person, and she’s always experienced a midday slump in energy and mood. But this high-protein breakfast idea seems to be changing something. Maybe she’s not just naturally moody halfway through the day… maybe there’s something to this breakfast idea.

Rosa’s therapist talks to her about the effects of blood sugar on the ADHD brain, and Rosa is finally receptive. “Fine,” she sighs, “Tell me more about this food thing.”

Why Nutrition Matters for the ADHD Brain

I want to be upfront: When it comes to ADHD, nutrition is an area where the science is still catching up with clinical observation. In this article, I’m offering you my perspective as a nurse educator rather than a definitive clinical review. I do a lot of research, I have a lot of friends who do the same, and I live with two ADHD-types who bring great joy to my life. In my view, the connection between what we eat and how the ADHD brain functions is real and worth taking seriously.

All brains rely on dopamine, serotonin, and norepinephrine to regulate mood and executive function. The ADHD brain, to my understanding, is especially sensitive to variations in the levels of these neurotransmitters. And these neurotransmitters are influenced, at least in part, by what we eat.

This doesn’t mean that diet alone can heal ADHD, or that a supplement can replace medication when medication is needed. And it certainly doesn’t mean that ADHD is caused by a poor diet. But I posit that what you put in your body really can make a difference to your ADHD symptoms. I think it’s worth having that conversation, both now with me, and later, with your medical provider.

Foods That May Help ADHD Focus

Protein and ADHD Focus

Dopamine and norepinephrine— the two neurotransmitters most closely associated with ADHD— are made in the brain using amino acids from dietary protein. In my view, consuming protein regularly throughout the day is the best way to provide your brain with this raw material. This regular protein intake also helps prevent blood sugar spikes, which can negatively affect concentration, mood, and focus.

High-protein foods include eggs, lean meats, nuts, and dairy products like cheese and yogurt. Adding a source of protein to your breakfast is something I particularly recommend, as it’s especially effective in avoiding the midday slump of low blood sugar, which can cause low mood and poor concentration.

Rosa finds that she does best when she has an egg with breakfast. Since she’s not really a morning person, she makes hard-boiled eggs in the evening and then eats one or two with salt while she’s drinking her coffee the next morning. She has also started adding milk to her coffee instead of sugar. It’s not the same, but she’s getting used to it, and she’s noticed feeling better, so it’s more than worth it.

Complex Carbohydrates and Blood Sugar Stability

The brain runs on glucose, and it’s my belief that the ADHD brain is especially sensitive to glucose changes. Skipping meals or choosing high-sugar foods that result in spikes and plummets in your blood sugar levels can dramatically increase ADHD symptoms. My recommendation is to choose complex carbohydrates, which are broken down by the body in a slower, more consistent way than simple sugars are.

Sources of complex carbohydrates are grains, beans, fruits, and vegetables. Rosa had been hearing that carbs were something to avoid, and she was right in that simple carbs (sugars) can have a negative impact on focus and overall health. But complex carbs can be a great source of slow-burning energy. In my opinion, this also helps feed the brain’s production of serotonin, one of those very important neurotransmitters.

Omega-3 Fatty Acids and ADHD Symptoms

Of all the nutritional interventions discussed in this article, Omega-3 fatty acids have the most promising research behind them. Multiple studies have looked at Omega-3s supplementation in people with ADHD (both children and adults), and the findings have been encouraging enough that many providers will recommend Omega-3s. At the very least, this supplement is worth discussing with your provider.

Omega-3s are naturally found in fatty fish such as salmon and sardines and are also widely available over the counter in supplement form. As an extra bonus for women with ADHD who are also navigating the hormonal shift of perimenopause— and I find this particularly compelling for so many of the women I work with!— Omega-3s have been shown to help in midlife as well, stabilizing mood and helping to keep the heart healthy. The dose most often suggested in the research is 1-2 grams per day of a combination of EPA and DHA. This is certainly worth talking to your doctor about.

Iron, Zinc, and Magnesium

This is an area where I lean toward caution in my recommendations, because the evidence for these minerals is less robust than it is for, say, Omega-3s. Nevertheless, I find them worth mentioning as micronutrients that are known to play a role in dopamine regulation.

Iron helps in dopamine production. Research-wise, there is reason to believe that having low iron levels can increase ADHD symptoms. Zinc is known to support dopamine metabolism, and might also help make ADHD stimulant medications more effective.

Magnesium is often missing from our modern diets. It can be found in nuts, seeds, beans, and leafy greens, and it is also found in most over-the-counter multivitamins. Magnesium supports neurotransmitter functions and can also have a calming effect on the nervous system. This nutrient in particular is one I find myself reading about more and more, so hopefully the evidence-based research will soon catch up to the anecdotal evidence that I so often hear from women who have found their perimenopausal symptoms improved by taking a magnesium supplement.

Foods and Drinks That May Make ADHD Symptoms Worse

Sugar and Refined Carbohydrates

This is the area where I feel most confident in my recommendations, because the connection between blood sugar instability and worsened focus and mood has been well-established. It also makes straightforward physiological sense: Eating simple sugars causes a spike and then a crash in blood sugar levels. This crash is particularly hard on a brain that is already working harder than most to maintain focus and mood.

It’s true for most people that “sugar crashes” are detrimental to focus and mood, but this is especially true for a brain that is already working at increased capacity. To prevent spikes (and the subsequent plummets) in your blood sugar, try to avoid the simple sugars found in candy and processed foods. Choose snacks that provide protein, which can help balance blood sugar. Choose a handful of nuts over the cookies. Rosa keeps a bag of mixed nuts in her desk drawer for those afternoon slumps. Or, to satisfy that sweet craving, choose a piece of dark chocolate (which—bonus!—is also high in magnesium).

Artificial Food Dyes and Additives

I will be totally transparent here and say that in the United States, any scientific evidence on artificial food dyes with regards to ADHD in adults is almost nonexistent. But I will also say that several European studies have found an association between certain food additives and childhood hyperactivity. While these studies haven’t been deemed conclusive in the States, several European countries have found them compelling enough to completely do away with certain food dyes and additives. The evidence seems most relevant to children and adolescents, so this would be especially worth looking into if your child is dealing with ADHD. But in any case, artificial food additives have no benefit, and eating cleaner can’t hurt.

Alcohol, Sleep, and ADHD

Alcohol causes blood sugar levels to spike and plummet. It affects mood and disrupts the sleep cycle. Add to that the fact that it depletes dopamine over time, and, in my opinion, you have several reasons to consider avoiding alcohol to help your ADHD.

I also want to name something that I think is important and often goes unsaid: Many people with ADHD use alcohol to try to quiet the mental noise, or to help them with social anxiety. This short-term relief is real, but the next-day consequences of poor focus and low mood probably aren’t worth it. This is true for everyone, but the ADHD brain is especially sensitive to these effects. This is something I see consistently in the women I work with.

Nutrition is an area where the science is still evolving. I have tried to be honest about where my recommendations rest on real evidence and where they reflect informed clinical opinion. This supplement might also help with mood and cardiovascular health, so if there’s one supplement you want to take, this might be it!

Does sugar make ADHD symptoms worse?

I believe it can. Blood sugar instability can worsen focus, mood, and attention. Replacing high-sugar snacks with high-protein foods (or those with complex carbohydrates like nuts and grains) is one of the most practical and immediate changes that I suggest to help your ADHD symptoms.
